02/22/2011 VKfit Class Workout

3 rounds for time of:

20 stage jumps
20 plank knees-to-elbows w/ 12 pound medicine ball in arm
20 second L-sit
20 dips

Stage jumps must have full hip extension at the top of the stage.

Each touch of elbow to knee counts as 1 rep.

L-sit must be held for 4 seconds minimum in order to count. If you sub bent knees, then do 30 seconds per round.

Dips are full body. If you sub with one leg on the ground for assistance, then do 30 reps of dips.

Cumulative static handstand hold for 3 minutes. Stop timer when you drop out of position. Record total time it takes to get 3:00.

Then:

3 rounds of suicide line drills on a basketball court. Rest 30 seconds between rounds. Record time for each round.

30 muscle-ups

These are typically done on rings.  If you don't have access to rings, then the exchange rates are:

  • 1 muscle-up = 3 pull ups + 3 dips
  • 1 muscle-up = 1 bar muscle-up
  • 1 muscle-up = 1 wall muscle-up

Crossfit's "Bear Complex"

Do the following progression 7 times:

  1. Power Clean
  2. Front Squat
  3. Push Press
  4. Back Squat
  5. Push Press

Do the above for 5 rounds, adjusting the weight each time to find a max load for the progression.

Note: The power clean must be separate from the front squat. No resting on the ground during rounds, not even to re-grip.

For time; 21, 15, 9 reps of:

Clean high pulls @ 95 pounds
Ring dips

e.g. 21 clean high pulls/21 ring dips; 15 clean high pulls/15 ring dips; etc.

If you can't do ring dips, or don't have access to rings, then do bar dips at an exchange rate of 3 bar dips per 1 ring dip.
